Caffeine Timing for Night Shift: A Practical Guide
Caffeine is the most-used tool for staying alert on night shift, and also one of the most common causes of unnecessarily bad day-sleep — usually because of timing, not amount. Here's how to get the alertness benefit without paying for it later.
Why timing matters more than most people think
Caffeine has a half-life of roughly 5-6 hours in most adults, meaning half of what you drink at, say, 2am is still active in your system at 7-8am — right when you're trying to fall asleep. It doesn't have to make you feel "wired" to still be reducing your sleep quality; studies on caffeine and sleep consistently find measurable effects on sleep depth even when people don't subjectively notice feeling more alert.
A simple cutoff rule
On a typical 11pm-7am shift, that means front-loading caffeine in the first half of the shift and switching to non-caffeinated options for the back half — even though that's exactly when alertness usually dips the most.
Better alternatives for the back half of a shift
- A short tactical nap (15-20 minutes, see our napping guide) — more effective than a second coffee and doesn't cost you sleep later.
- Bright light exposure — even a few minutes under bright light suppresses melatonin and boosts alertness without any downstream sleep cost.
- Movement — a short walk or stretch break measurably improves alertness for 20-30 minutes, comparable to a small dose of caffeine for some people.
- Cold water on the face/wrists — low-tech, but genuinely effective for a quick alertness reset.
What about energy drinks and pre-workout?
These often contain considerably more caffeine per serving than coffee (sometimes 200-300mg vs. ~95mg in a standard cup), which makes the timing rule even more important — and easier to blow through without noticing, since a lot of the dose comes in one gulp.
